How to Preserve Muscle During Weight Loss?

Muscle is important to your overall health. It allows you to do basic activities and can impact your mobility and longevity.

Building muscle helps:

  • Decrease body fat
  • Improves blood sugar, cholesterol, and bone density
  • Increases strength, endurance, functional abilities, and coordination
  • Reduces risk of injuries or falls
  • Improves heart health
  • Increases metabolism – muscle burns calories. The more muscle you have, the easier it is to keep weight off.

During the weight loss journey, it is important to build/preserve muscle while losing fat. This helps maintain weight loss.

Protein and strength training are key for muscle gain and fat loss. Adequate intake of protein helps you build new muscle and maintain existing muscle. Protein helps you feel full, even when your overall calorie intake is lower than normal.

Recommend 1-2 grams of protein per kilogram of body weight to encourage muscle gain and fat loss provided you do not have any medical conditions that would require you to limit protein intake.

At FourC Health weight loss clinic, we want our patients to know that weight loss isn’t just about the number on the scale—it’s about improving body composition, strength, and long-term health.

How to Lose Fat While Building Muscle
  1. Adequate protein and water, aim for protein with every meal (lean meats, eggs, beans, Greek yogurt). Protein preserves muscle while your body burns fat.
  2. Strength training with bodyweight exercises, resistance bands, machines or weights—helps your body hold onto muscle during weight loss. Recommend a structured and consistent program to see the success.
  3. Mediterranean choices of balanced diet. A healthy balanced diet provides energy for workouts and overall well-being. However, overall calories consumed cannot exceed calories burnt. Make sure there is an overall 500 calorie deficit; do not recommend too restrictive diet or very low calorie diet.
  4. Get enough sleep. Poor sleep increases hunger hormones and makes it harder to build muscle. Recommend 7-9 hours to quality sleep. If there are symptoms of sleep apnea, get tested and treated!

      Weight Loss Medications and Muscle

If you are on a weight loss medication (like GLP-1 agonist or others), you may notice the pounds dropping quickly. While these medicines are highly effective at helping reduce body fat, it is especially important to protect muscle at the same time.

      • Stay consistently active with structured strength training. Recommend strength training at least 20-30 min, three times weekly.
      • Watch protein intake, target as noted above
      • Track more than the scale. At FourC Health, we use InBody body composition analysis to help measure fat and muscle changes more accurately than weight alone.

      The Bottom Line

Healthy weight loss is about more than just shrinking your waistline. By combining the right nutrition, strength training, and lifestyle habits—along with safe, evidence-based medications when appropriate—you can lose fat, maintain (or even build) muscle, and keep your metabolism strong for the long run. This then helps in sustained weight loss.

At FourC Health, we guide you through every step of this journey so your weight loss is safe, sustainable, and focused on your whole health.
